If you have ever laid awake because of neck pain or that nagging tight spot between your shoulder blades, you know how hard it is to relax, let alone fall asleep.
The good news? There’s a real reason it’s happening, and a simple way to calm it down before bed.
Why Your Neck and Upper Back Hurt at Night
Many people assume that pain between the shoulder blades is a shoulder issue. Sometimes it is, but more often, it’s coming from your spine.
Your spine works as one connected system:
- Top: Cervical spine (neck)
- Middle: Thoracic spine (upper back)
- Bottom: Lumbar spine (lower back)
Think of it like a stack of building blocks. Each section sits on top of the next. If one area isn’t moving well, it affects everything above and below it.
Throughout the day, most of us:
- Stay in flexed positions (hunched forward, looking at screens)
- Rarely move into full extension (leaning back)
- Don’t rotate or side-bend enough
Over time, your spine stops getting the movement it needs. The muscles that run along your back, from your lower spine all the way up to your neck, start to tighten and “lock down.”
That’s when pain shows up, especially when you finally try to rest.
Don’t just chase the painful spot.
Instead of focusing only on your neck or that one tight area between your shoulder blades, the goal is to gently move your entire spine.
When you restore movement:
- Muscles begin to relax
- Stiff joints loosen
- Your nervous system settles
And that’s what helps you actually fall asleep.
A Simple Before-Bed Routine to Loosen Your Spine
These movements are gentle, low-effort, and designed to help your body unwind, not tense up.
Important: This isn’t “no pain, no gain.”
Move into positions that feel good. If something hurts, slow down.
1. Prone Press-Ups (Lying on Your Belly)
One of the easiest ways to reverse the hunched-forward posture most of us stay in all day.
How to do it (5–10 reps):
- Lie on your stomach
- Place your elbows under your shoulders (like a relaxed push-up position)
- Gently lift your upper body
- Take a deep breath in
- Exhale as you lower back down
This movement helps open your spine rather than keep it compressed.
Bonus tip:
Instead of lying on your back scrolling your phone, try lying on your stomach for a few minutes. It naturally encourages spinal extension.
2. Side-Lying Stretch with a Towel Roll
This is a simple but powerful way to gently move your spine into a “C” shape and release tightness.
What you need:
A small pillow or a rolled-up towel
How to do it (1–2 minutes per side):
- Lie on your side
- Place the towel roll:
- At your waist, or
- Just under your ribcage/chest
- Relax into the position and breathe
One side of your body will stretch while the other shortens, this helps reset tension along your spine.
Try both sides and stay on the one that feels best.
3. Pelvic Tilts
This simple movement reconnects your entire spine and improves control, especially if your back and neck feel “stuck.”
How to do it (10 slow reps):
- Lie on your back with your knees bent
- Place a pillow or towel under your lower back (optional)
- Gently tilt your pelvis:
- Flatten your lower back into the surface
- Then release
Pair the movement with your breathing and go slowly.
Watch for this:
- If your neck moves while your pelvis moves, your body is compensating (very common)
- Try to keep your neck relaxed and still
It may feel surprisingly difficult; that’s normal.
Why These Work
Your spine isn’t meant to stay in one position all day. When movement is limited, muscles tighten to protect those areas.
These exercises:
- Reintroduce extension, side-bending, and control
- Gently “unlock” stiff segments
- Help your body shift out of tension mode
Even small, subtle movements can have a big impact.
Your 5-Minute Wind-Down Routine
Before bed, try this sequence:
- Spend a few minutes on your belly (press-ups or just relaxing)
- Do the side-lying stretch on each side
- Finish with slow pelvic tilts
That’s it, just a few minutes to help your body reset.
The Bottom Line
Upper back and neck pain usually isn’t just one isolated problem; it’s a result of stiffness and lack of movement across the entire spine.
By gently moving your body in different directions before bed, you can:
- Release built-up tension
- Relax your muscles
- Settle your nervous system
And finally get the rest you’ve been missing.
The whole routine takes just a few minutes, but it can completely change how your body feels when you lie down.
Try it tonight and see the difference.
